What is Tabata Training?

There are countless workout styles you've probably heard about over the years, and all of them are meant to help you reach your fitness goals. 

You may want to increase strength, lose weight, improve flexibility or build muscle. Whatever yours goals are, most exercise programs can help you reach them, as long as you stick to the plan.

If you're looking for a new program to add to your routine, you may want to give Tabata try. Tabata training is a high-intensity interval training (HIIT) workout, featuring exercises that last four minutes.

The History of Tabata

Tabata training was discovered by Japanese scientist Dr. Izumi Tabata and a team of researchers from the National Institute of Fitness and Sports in Tokyo.

Tabata and his team conducted research on two groups of athletes. The first group trained at a moderate intensity level while the second group trained at a high-intensity level. The moderate intensity group worked out five days a week for a total of six weeks; each workout lasted one hour. The high-intensity group worked out four days a week for six weeks; each workout lasted four minutes and 20 seconds (with 10 seconds of rest in between each set).

The results; Group 1 had increased their aerobic system (cardiovascular), but showed little or no results for their anaerobic system (muscle). Group 2 showed much more increase in their aerobic system than Group 1, and increased their anaerobic system by 28 percent.

In conclusion, high-intensity interval training has more impact on both the aerobic and anaerobic systems.

The Tabata Program

Each exercise in a given Tabata workout lasts only four minutes, but it's likely to be one of the longest four minutes you've ever endured. The structure of the program is as follows:

  • Workout hard for 20 seconds
  • Rest for 10 seconds
  • Complete 8 rounds

You push yourself as hard as you can for 20 seconds and rest for 10 seconds. This is one set. You'll complete eight sets of each exercise. 

You can do pretty much any exercise you wish. You can do squats, push-ups, burpees or any other exercise that works your large muscle groups. Kettlebell exercises work great, too.

An example of a Tabata workout looks like this:

  1. Push-ups (4 minutes) 
  2. Bodyweight Squats (4 minutes)
  3. Burpees (4 minutes)
  4. Mountain Climbers (4 minutes)

Start with push-ups. Perform them for 20 seconds at a high-intensity. Rest for 10 seconds, and then go back to doing push-ups for 20 seconds. Once you complete eight sets of push-ups, rest for one minute.

Next, move on to squats and repeat the sequence of 20 seconds on, 10 seconds off. Once you finish eight sets of squats, rest for one minute, and then do burpees. After burpees, finish the workout with mountain climbers.

Tabata is great to get a quick workout in if you're short on time, you need to switch up your routine, or you want improve endurance and speed. Incorporate this type of workout into your fitness routine and produce results.

Inversion poses are a tonic for the circulatory system and helpful for the legs, heart, and internal organs of elimination and digestion.  In this workshop, learn basic inversions and arm balances that aid in strengthening one's internal core, counter the effects of gravity, and balance the endocrine system. Postures that will be discussed and taught include: Crow/Crane, side Crow, forearm stand, and the king of all poses, headstand! In order for students to be physically prepped and warm for the inversion and arm-balance postures, there will be a short vinyasa sequence to start class.  You will leave the workshop with a clearer understanding of what it entails to not only be successful but safe!  All levels welcome.

MIAMI — Yoga is effective for reducing anxiety, depression, and stress in women at risk for mental health problems, new research suggests.

"Yoga has become increasingly popular for addressing anxiety and depressive symptoms," lead researcher Lindsey B. Hopkins DeBoer, PhD, from the San Francisco VA Medical Center, in California, told Medscape Medical News.

"I know from my own experience that practicing yoga helped me to cope with the stresses of graduate school. I started doing Bikram yoga in my second or third year, and I noticed dramatic improvement in my ability to handle those stresses. It also improved physical symptoms, such as my lower back pain, which went away," said Dr Hopkins DeBoer.

The findings were presented here at the Anxiety and Depression Association of America (ADAA) Conference 2015.

Reduces Cortisol

"Research has linked yoga to reduced levels of cortisol, the stress hormone, but there have been very few trials of yoga, and the few that have been done have had important methodological limitations," she said.

In the current study, the investigators examined the effects of Bikram yoga, which is a heated form of Hatha yoga, on depression and anxiety symptoms in a community sample of at-risk women.

The women were recruited with the help of flyers posted in places such as Starbucks and neighborhood shops, she explained.

The study included 52 women, aged 25 to 45 years, who had mildly elevated anxiety (mean Beck Anxiety Inventory score, 12.8), and moderate depression (mean Beck Depression Inventory score, 18.3) and high stress mean (Perceived Stress Questionnaire score, 0.60).

None of the women had taken yoga or had engaged in other mind-body exercises within the past year, nor had they a history of anorexia, bipolar disorder, or psychotic disorders.

The women were randomly assigned to receive two Bikram yoga classes per week or to a wait-list control group. Each class lasted 90 minutes.

Women who received the yoga intervention showed greater decreases in anxiety (P = .001), stress (P = .003), and negative affect (P = .02).

Yoga's effects on stress and depression were somewhat greater for African American women than for non–African American women, Dr Hopkins DeBoer said.

However, the number of African American women in the study was small (11 [21%]), she noted.

"Because of the small number, I don't think we can make any definite conclusions about yoga being more beneficial for African American women as opposed to white women," said Dr Hopkins DeBoer.

"But I think we can say that yoga could be an especially important intervention for them, given that African American women have higher rates of depression and psychosocial stressors and lower rates of mental health care use," she added.

Bikram yoga is a relatively strenuous form of yoga, and some of the women had to be urged to stay with the exercise, Dr Hopkins DeBoer noted.

"Every class was considered to be a beginner's class, and there was a wide range of ages, physical activity level, and weight, but it is relatively strenuous, so keeping people in the study was hard, especially women who had high stress and who were more reactive to being out of their comfort level. But they ended up loving the experience, and there were really good effects. They lost weight, their mood improved, and their anxiety lessened," she said.

"Clinicians treating women who are stressed, anxious, and depressed should consider investigating some form of yoga therapy," said Dr Hopkins DeBoer. "I think yoga pairs nicely alongside psychotherapy for depressed mood and anxiety and stress in women."

Pollack, MD, Grainger professor and chairman, Department of Psychiatry, Rush University Medical Center, Chicago, Illinois, and president of the ADAA, said: "This is an important study that suggests that yoga may be effective for individuals with high levels of stress, anxiety, and depression."

A pilot trial is underway at Massachusetts General Hospital (MGH) to examine the effectiveness of Bikram Yoga, a protocol-based form of hot yoga, as a treatment for depression. 

Bikram Yoga is a type of hot Hatha Yoga practiced in a room heated to 105-110 degrees Fahrenheit with approximately 40% humidity. It involves 26 sequenced postures guided by a standardized dialogue, performed in the same order and duration during each 90-minute class. Evidence from previous clinical studies suggests that Hatha Yoga may have antidepressant effects, but to-date no studies have systematically tested any form of hot yoga for antidepressant benefits, as the MGH trial does. 

Birkam Yoga“Hot yoga, practiced by a growing number of people, appears to be a promising treatment for depression,” says Maren Nyer, PhD, director of Yoga Research in the MGH Depression Clinical and Research Program, and principal investigator. “Regular practice of hot yoga may regulate certain physiological functions that could contribute to the reversal of a depressed state.”

Nyer also notes that hot yoga provides intensive exercise and mindfulness, both shown as effective treatments for depression. However, the heated environment is a completely understudied domain with regard to its healing effects for depression. “Although there is only minimal empirical evidence, heat has traditionally been used to promote wellness,” says Maurizio Fava, MD, director of the MGH Depression Clinical and Research Program and professor of Psychiatry at Harvard Medical School. “The heated environment may enhance the antidepressant effects of this form of yoga.”  

Major Depressive Disorder (MDD) affects approximately 15 percent of the adult population at some point during their lives. Unlike the emotional experiences of sadness, loss, or passing mood states, MDD is persistent and can significantly interfere with an individual’s functioning and quality of life. A leading cause of disability and socioeconomic burden in the U.S. and many other developed countries, MDD can be effectively treated. However, despite many available treatments, MDD often remains chronic and nonremitting. The development of novel therapies is therefore critical.

The current pilot trial is designed to test the safety, effectiveness, and tolerability of Bikram Yoga compared to a waitlist control. All yoga is provided free to participants, due to the generosity of the local Bikram Yoga Boston studio co-owners, Jill and Brad Koontz. Participants are being randomly assigned to eight weeks of Bikram Yoga or a waitlist control condition. Participants who complete the waitlist period will then receive eight weeks of Bikram Yoga. Participants will receive a free and confidential psychiatric and medical evaluation as part of the study, including laboratory tests, and EKG – all provided free of charge; no health insurance is required to participate.

The MGH team will examine the effect of Bikram Yoga on participants’ depression, quality of life, and functioning, in addition to common physiological markers associated with depression (i.e., inflammation, autonomic arousal, and stress hormones). Co-investigator David Mischoulon, MD, PhD, director of Research of the MGH Depression Clinical and Research Program, adds, “This is an important study. If hot yoga proves to be effective, it would be an excellent and safe treatment option for people who have not benefited from regular antidepressants, cannot tolerate their side effects, or choose not to take them.”

The study, partially sponsored by a Loan Repayment Award to Nyer from the National Institutes of Health (NIH), National Institute of Complementary and Alternative Medicine (NCCAM), is slated to randomize 30adults ages 18 to 80 in good general health, experiencing significant symptoms of MDD . “We have over 60 individuals waiting for entry into this study; we infer this is a proxy for public interest,” states Nyer, who is also an instructor in Psychiatry at Harvard Medical School.

Bikram Yoga pose“Yoga appears to be very safe for people in good general health, and there are no anticipated risks of adverse interactions with medications,” Mischoulon explains, though he emphasizes that people with unstable medical illness should be carefully evaluated before embarking on a rigorous yoga program. Nyer adds, “If the results confirm benefit for alleviation of depression, we will pursue sponsorship for larger-scale, more rigorous investigations.”

Colorado State University researcher: 'Hot' yoga yields fitness benefits

FORT COLLINS - Researchers at Colorado State University have produced some of the first scientific evidence that Bikram yoga, a type of “hot yoga,” has beneficial effects on fitness.

They are also the first to quantify the number of calories burned while practicing this yoga.

Brian Tracy, an associate professor in CSU’s Department of Health and Exercise Science, presented his lab’s findings in May at the national conference of the American College of Sports Medicine.

Bikram yoga is a standardized 90-minute session featuring 26 postures and two breathing exercises performed in a room heated to 105 degrees Fahrenheit and kept at 40 percent humidity. In his most recent study, which was highlighted in recent online issues of Time and Glamour magazines, Tracy measured the body’s response to a yoga session performed by 19 seasoned 18- to 40-year-old Bikram practitioners – 11 women and eight men.

He found that the participants showed elevated heart rates averaging about 160 beats per minute and core temperatures averaging 100.3 degrees F, all within a safe range. Tracy also found that the body’s average metabolic rate, or calories burned, was roughly equivalent to walking briskly (about 3.5 miles an hour) for a full 90 minutes.

Some practitioners have reported burning as many as 1,000 calories in one Bikram yoga session, but Tracy said the figure in his study averaged about 460 calories for men and 330 for women. Differences in body size explained the caloric difference between the sexes.

According to Tracy, the previous higher calorie estimates are likely due to practitioners using a calculation based on their heart rate response during hot yoga, but that prediction equation is only appropriate for exercise at normal temperatures. Elevated temperatures in the hot yoga studio produce higher heart rates, which doesn’t necessarily translate into higher metabolic rates or calorie consumption, he said.

“That prediction equation results in an inflated estimate of the calories being burned,” he said. “We didn’t predict calories burned, we actually measured metabolic rate for the first time. This number of calories burned can still contribute to weight loss with regular participation.”

Tracy found that Bikram yoga has a variety of positive effects on fitness and lifestyle, and results vary: The participants’ age, body mass, pace, yoga experience, weight, motivation, and other factors could result in higher or lower calorie-burning and weight loss. Those populations haven’t been scientifically studied yet.

Tracy’s study builds on previous groundbreaking research from his lab. In 2008, he led the first scientific study on the physiological effects of Bikram yoga, published in the Journal of Strength and Conditioning Research, which found that muscle control, balance and strength were improved in a group of test subjects who had never tried Bikram yoga before.

In that study, participants undertook an eight-week, 24-session yoga program and showed measurably better results than a control group that remained inactive. In a subsequent 2013 research paper in the same journal, Tracy and his co-authors reported that the subjects showed significant gains in spine, hamstring and shoulder flexibility and improved whole body strength, but cardiovascular performance and aerobic fitness remained largely unchanged, probably due to the brief training period and beginning healthy cardiovascular status of the participants.

Tracy’s latest research was funded by Bikram’s Yoga College of India and PURE Action, Inc., a yoga research and education nonprofit advocacy group, neither of which had prior review or control over the results of the study. In addition to collaborators Apurba Mukherjee from the Bikram College and Stacy Hunter from PURE Action, co-authors were CSU doctoral student Megan Fritz and research assistant Amy Grossman.

Tracy said that considering its popularity and volume of anecdotal positive health effects, there is a dearth of research on Bikram yoga; he and various co-authors have produced two of the five peer-reviewed papers that have been published on the physiological effects of the regimen. The paper on the new study, which would be the sixth, is still being drafted for publication.

Bikram yoga, a style introduced to the United States in the 1970s by Bikram Choudhury, is offered at hundreds of licensed studios around the world, taught by instructors who have undergone a specific training program by Bikram’s Yoga College of India, based in Los Angeles.
